Empower Through Sports

The Signature Series

Nine standalone workouts, each with its own focus and personality — pick by mood, not just muscle group.

From isometric holds to a mental-toughness ladder to pelvic floor fundamentals — this is the series to dip into when you want something with a bit more character than a standard circuit.

01

Hold Fast

8 minutes · No equipment · Isometric holds

No reps, no rushing — just holding strong positions and breathing through the shake. Builds the kind of stability strength that carries into everything else.

1
High plank
30 sec
2
Side plank (right)
20 sec
3
Side plank (left)
20 sec
4
Wall sit
30 sec
5
Glute bridge hold
30 sec
6
Hollow body hold
20 sec
Complete all six holds, rest 60 seconds, repeat for 3 total rounds.
02

03

Rope & Row

12 minutes · Jump rope (or invisible jump rope) · 6 alternating rounds

Alternate one minute of jump rope with one minute of a strength or core move. No rope? Mime the motion — "invisible jump rope" still gets the heart rate up.

2
Squat with reach-through
1 min
3
Jump rope
1 min
4
Curtsy lunge (alternating)
1 min

Modify jump rope minutes with a low-impact side-to-side step if needed — the strength minutes stay the same either way.
04

Unbroken

Levels 1–3 · No equipment · A test of consistency, not speed

Same three moves, every round, no stopping until the round is done. Pick the level that lets you finish clean — that's the whole point.

3

05

Flashpoint

Six moves, sixty seconds each, max effort with good form. Short and sharp — Level 1 alone is a solid finisher.

1 min
3
Jumping jacks
1 min
4

Pelvic Floor Foundations

8 minutes · No equipment · Slow, breath-led

Foundational work for a muscle group that rarely gets trained directly — useful for core stability, posture, and postpartum or general pelvic health. Every move is gentle and controlled.

1
Diaphragmatic breathing
Deep belly breaths, exhaling fully.
5 breaths
2
Kegel holds
Gentle lift-and-hold, then full release.
10 × 5 sec

If you're postpartum or recovering from injury, check with a pelvic floor physical therapist before progressing intensity.
07

3
Glute bridges
12 reps
4

The Three-Minute Plank Challenge

3 minutes · No equipment · One continuous sequence

Five plank variations back to back, no breaks — by the time you hit the final hold, three minutes will feel a lot longer than it sounds.

1
Standard plank
45 sec
2
Side plank (right)
30 sec
3
Side plank (left)
30 sec
4
Plank shoulder taps
30 sec
5
Standard plank
45 sec
Drop to your knees if needed rather than breaking form entirely — staying in some version of the plank is the goal.
09

Core Shred

Levels 1–3 · No equipment · 20 reps per move

A pure midsection burnout to close out a session, or a standalone core day on its own.

1
Crunches
20 reps
2
Bicycle crunches
20 reps
3
Leg raises
20 reps
4
Russian twists
20 reps
Level 1 — the four moves above, 1 round  ·  Level 2 — same four moves, 2 rounds  ·  Level 3 — add mountain climbers & plank jacks (20 reps each), 3 rounds
Move straight from one exercise into the next — the transitions are part of the burn.
